Beyond oxygen, iron contributes to normal cognitive function. This is the brain connection that most parents haven’t heard articulated clearly. Adequate iron intake is associated with a child’s ability to concentrate, process information and learn. It’s one of the reasons that nutritional adequacy during the school years matters as much as it does.

Iron also contributes to the normal function of the immune system — relevant for any child going through a winter of colds and bugs — and iron contributes to the reduction of tiredness and fatigue. Which Children Are Most Likely to Fall Short

The years between 3 and 5 are a period of rapid growth and brain development. Iron demand is high, and dietary variety at this age can sometimes be limited. The pre-adolescent phase between 9 and 12 brings another increase in requirements as the body prepares for puberty. Girls approaching and entering puberty have significantly higher iron needs, as menstruation increases losses.

Dietary pattern is probably the biggest day-to-day variable. Children following a vegetarian or vegan diet rely on plant-based iron sources, which are absorbed at a lower rate than iron from meat and fish. This doesn’t mean a plant-based diet can’t meet iron needs — it means it requires a bit more planning to make sure it does. Children who eat a narrow range of foods, regardless of diet type, also tend to be at greater risk of falling short on iron intake over time.

Post-illness is worth mentioning too. When a child has had a significant illness or a prolonged period of reduced appetite, their overall nutritional status — including iron — can dip even if the rest of their diet is broadly good. A slow return to eating normally after illness is an underappreciated factor in nutritional gaps.

The Two Types of Iron in Food — and Why It Matters

Not all iron in food is absorbed equally. Understanding this is probably the single most useful piece of nutrition knowledge for parents trying to make sure their child is getting enough.

Haem iron comes from animal sources — red meat, chicken, fish, eggs. The body absorbs it efficiently, roughly 15–35% of what’s consumed. Non-haem iron comes from plant sources: lentils, chickpeas, kidney beans, tofu, spinach, kale, pumpkin seeds, and iron-fortified cereals. These are genuinely good food sources, but absorption is lower — typically 2–20% — and it depends heavily on what else is in the meal.

The practical consequence: a child eating a varied diet with some animal protein most days is probably covering their iron needs reasonably well. A child eating mostly plant-based foods, or who avoids most iron-rich sources, needs more deliberate pairing and planning to get the same usable iron from their diet.

Getting a 6-year-old to eat lentils three times a week is, in most households, more aspiration than reality. We know. But even occasional inclusion — and crucially, how those foods are combined — makes a genuine difference.

How to Increase Iron Absorption From Food

The good news is that absorption can be meaningfully increased with a few simple habits that don’t require changing what you eat, just how you combine it.

Vitamin C is the most well-established practical tool. Eating vitamin C-rich food in the same meal as iron-rich food — particularly plant-based iron — significantly increases how much of that iron the body can actually absorb. The combination doesn’t have to be elaborate. A small glass of orange juice with breakfast cereal. A few slices of red pepper stirred into a lentil dish. Some strawberries alongside a bean-based meal. These are small habits that compound meaningfully over time. (This applies to vitamin C from food. High-dose vitamin C supplements should only be used under medical guidance.)

On the other side of the equation: tea, coffee and calcium-rich foods can all reduce iron absorption when consumed at the same time as iron-rich food. Tannins in tea and coffee bind to iron and make it harder to absorb. Calcium has a similar competitive effect. The practical fix is simple: leave 1–2 hours between iron-rich meals and tea, coffee, or a dairy-heavy drink. For most young children this isn’t an issue — but it’s worth knowing for older children who drink tea, and for parents who give iron supplements alongside a milk-heavy breakfast without realising the timing matters.

Cast iron cookware is a minor bonus worth mentioning. Cooking acidic foods — tomato-based sauces, stewed fruit — in cast iron transfers small amounts of iron into the food. It’s not a solution on its own, but if you use cast iron anyway, it contributes. 

The Best Iron-Rich Foods for Children — Practical and Realistic

Animal sources provide the most efficiently absorbed iron. Red meat (beef, lamb) is the richest source — around 2.5–3.5 mg per 100g — and well-tolerated by most children in small portions. Chicken and turkey provide less but are often more practical at the family dinner table. Oily fish — sardines, mackerel, salmon — contribute iron alongside omega-3 fatty acids, making them particularly worthwhile. Eggs are a consistent, easy-to-serve source at around 1.2 mg per egg, from the yolk specifically

Among plant sources, lentils are standouts at around 3.3 mg per 100g cooked, though absorption is lower than from meat. Chickpeas, kidney beans, tofu, spinach and kale are all meaningful contributors. Fortified breakfast cereals can provide a practical daily baseline — check the label for the iron content per serving, and pair them with orange juice or another vitamin C source.

Variety across the week matters more than perfection at any single meal. A child eating red meat once or twice a week, eggs a few mornings, lentils or chickpeas mid-week, and fortified cereal most mornings — alongside vitamin C at those meals — is likely covering their iron needs reasonably well from diet alone.

Life Stages That Need Extra Attention

Growth spurts during the 3–5 age window happen fast, and iron requirements go up with them. It’s one of the periods where a previously adequate diet can quietly fall short as the body’s demands increase without any obvious signal to the parent.

The transition toward adolescence — roughly 9–12 years — is the other key window. This is when the body starts preparing significant physical changes, and iron requirements rise accordingly. For girls, the onset of menstruation represents a meaningful ongoing increase in iron needs that should be factored into diet planning from early adolescence onward.

Vegetarian and vegan diets at any life stage benefit from a little extra attention to iron. It’s entirely possible to meet iron needs from plant foods alone, but it’s genuinely easier with some deliberate planning: include a variety of iron-rich plant foods regularly, prioritise vitamin C at iron-containing meals, and be aware that absorption from plant sources is lower. Second: check the timing of tea, milk or coffee relative to meals. If your child is older and drinks tea, or if supplements are being given alongside a calcium-heavy breakfast, shifting the timing by an hour or two is a low-effort change with a real impact on how much iron is absorbed.

Third: think about life stage. If your child is in a growth phase, approaching puberty, or eating more narrowly than usual, those are the moments to be a bit more deliberate about iron. A varied diet with regular iron-rich foods and good pairing habits covers most children most of the time.
